Keto Meal Prep: A Weekly Plan, Shopping List and Prep Day Guide
By the MealPrepPro teamUpdated 7 min read
Keto meal prep is batch cooking for a very low-carbohydrate, higher-fat diet so every meal in the week already fits your carb limit. A ketogenic diet usually keeps carbohydrates under about 20 to 50 grams per day, which is low enough that one unplanned sandwich can use up the whole budget. Prepping two or three proteins, a few low-carb vegetables, and some sauces ahead of time removes most of that risk.
This is general information, not medical advice. Keto is restrictive and not right for everyone; talk to your doctor or a registered dietitian before starting, especially if you take medication for diabetes or blood pressure, are pregnant or breastfeeding, or have kidney, liver or other health conditions.
What is the keto diet, in practical terms?
A ketogenic diet restricts carbohydrates enough that the body shifts toward burning fat and producing ketones for fuel. Harvard Health Publishing (opens in a new tab) describes keto as limiting carbohydrates to fewer than 20 to 50 grams per day, with most calories coming from fat. Its sample 2,000-calorie day contains about 165 g fat, 40 g carbs and 75 g protein.
The same article lists risks, including possible nutrient deficiencies, constipation from low fiber, possible worsening of liver or kidney problems, and an increase in LDL ("bad") cholesterol. Good meal prep can help with some of these, for example by building in non-starchy vegetables, nuts and seeds for fiber and minerals.
Net carbs vs total carbs
Many keto followers count "net carbs," which is total carbohydrates minus fiber (and sometimes minus certain sugar alcohols). Others count total carbs. Net carbs are not a term defined by the FDA on Nutrition Facts labels, so pick one method and stay consistent.
What to eat and what to limit on keto
| Eat freely (within calories) | Eat in measured amounts | Generally limit or avoid |
|---|---|---|
| Eggs, poultry, beef, pork, fish, seafood | Nuts and seeds | Bread, pasta, rice, cereal |
| Leafy greens, zucchini, cauliflower, broccoli, cabbage | Berries | Potatoes, corn, peas |
| Olive oil, avocado, butter | Cheese, cream, full-fat yogurt (check carbs) | Most fruit, juice |
| Mushrooms, peppers, cucumbers, asparagus | Onions, tomatoes, carrots | Beans and lentils (most) |
| Herbs, spices, vinegar, mustard | Low-carb sauces and dressings | Sugar, honey, sweetened drinks, many sauces |
How many carbs are in common keto ingredients?
Carb counts vary by brand and size, so treat these as rough guides and check labels or USDA FoodData Central (opens in a new tab) for your exact foods. The point of the table is relative scale: leafy greens and zucchini are cheap in carbs, while onions and tomatoes add up quickly.
| Food (raw unless noted) | Typical portion | Carb level |
|---|---|---|
| Spinach | 2 cups | Very low |
| Zucchini | 1 medium | Low |
| Cauliflower | 1 cup florets | Low |
| Broccoli | 1 cup florets | Low to moderate |
| Bell pepper | 1 medium | Moderate |
| Onion | 1/2 medium | Moderate |
| Raspberries | 1/2 cup | Moderate (high fiber) |
| Almonds | 1 oz | Low (high fiber) |
| Eggs, meat, fish | Any | About zero |
Sample keto meal plan for one week

How to do a keto meal prep day in about 2 hours
- Preheat and pan up (0:00). Heat the oven to 425 F (220 C). Line three sheet pans.
- Roast proteins (0:05). Season chicken thighs and arrange on one pan; place salmon on another. Chicken goes in first; salmon goes in for the last 12-15 minutes. Cook chicken to 165 F (74 C) and fish to 145 F (63 C) internal temperature.
- Roast vegetables (0:10). Toss broccoli, Brussels sprouts and zucchini with oil and salt on the third pan; roast 20-30 minutes, tossing once.
- Cook ground beef (0:15). Brown 2 lb beef with taco seasoning (check the label for sugar and starch, or mix your own). Cook to 160 F (71 C).
- Bake egg muffins (0:30). Whisk 12 eggs with spinach, cheese and chopped peppers; pour into a greased muffin tin and bake at 350 F (175 C) for about 20 minutes after the sheet pans come out.
- Make cauliflower mash (0:45). Steam a head of cauliflower and blend with butter, garlic and salt.
- Mix two sauces (1:00). Garlic butter and a lemon-herb olive oil sauce. Keep sauces in small separate containers so meals do not get soggy.
- Mix chia pudding (1:10). Combine 1/2 cup chia seeds with one can of coconut milk; refrigerate overnight.
- Cool and portion (1:20). Cool food in shallow containers, then portion into meal containers. Refrigerate within 2 hours of cooking.
- Freeze the back half (1:45). Freeze anything planned for day 5-7, such as burger patties and some chicken, or plan a short second prep mid-week.
Cooked leftovers keep 3-4 days in a fridge at or below 40 F (4 C) and should be reheated to 165 F (74 C), according to USDA FSIS (opens in a new tab). See how long meal prep lasts in the fridge for details by food.
Keto meal prep tips that save time and carbs
- Read every sauce label. Ketchup, barbecue sauce, teriyaki and many salad dressings contain enough sugar to matter. Mustard, vinegar, hot sauce and oil-based dressings are usually safer bets.
- Prep vegetables in bulk. Chopped peppers, cauliflower rice and washed greens make weeknight assembly fast.
- Watch the "keto" label. Packaged keto snacks can be high in calories and use sugar alcohols that upset some stomachs. Whole foods are cheaper and easier to count.
- Do not forget fiber and fluids. Leafy greens, chia, flax, avocado and nuts help with fiber; drink water through the day.
- Freeze fat-heavy meals carefully. Cream sauces may separate when thawed; stir while reheating. See our freezer meal prep guide.
- Track for the first two weeks. Logging carbs for a short period teaches you where hidden carbs come from. Our macro-friendly meal prep guide covers simple tracking methods.
Is keto meal prep good for weight loss?
Some people find keto helps them eat fewer calories because protein and fat are filling and many snack foods are off the menu. Weight loss still depends on overall energy balance over time, and the long-term effects of strict keto are not fully settled. If weight loss is your goal, compare approaches in meal planning for weight loss and choose one you can sustain. For a less restrictive option, a high-protein, moderate-carb plan is another route; see high-protein meal prep.

Frequently asked questions
How long does keto meal prep last in the fridge?
Most cooked keto meals keep 3-4 days in a fridge at or below 40 F (4 C), per USDA FSIS. Prep in two smaller batches per week or freeze portions for the second half of the week.
How many carbs should I eat on keto?
Keto is usually described as fewer than about 20 to 50 grams of carbohydrates per day. The right number for you depends on your health, goals and medications, so set it with your doctor or a registered dietitian.
Can I meal prep keto on a budget?
Yes. Chicken thighs, eggs, ground beef, cabbage, frozen broccoli and canned fish are relatively affordable keto staples. Buying family packs and freezing portions helps; see budget meal planning.
What keto foods freeze well?
Cooked ground beef, meatballs, burger patties, chicken thighs, egg muffins, soups and chili without beans freeze well. Raw salad greens, cucumbers and dishes with cream sauces freeze poorly or change texture.
